### Full Body A — 15 Minutes

- Leg press — 3x12
- Lat pulldown — 3x10
- Chest press — 3x10
- Seated row — 3x10

### Full Body B — 15 Minutes

- Squats — 3x12
- Dumbbell shoulder press — 3x10
- Dumbbell curls — 3x10
- Tricep rope pushdowns — 3x12

---

### Full Body C — 15 Minutes

- Stair climber machine — 5 minutes
- Bench press — 2x10
- Back machine — 2x10
- Leg curls — 2x12

## Alternate Plan B: Push / Pull / Legs Split

### Day 1 — Push

**Chest, shoulders, triceps**

- Bench press — 3x8–12
- Incline dumbbell press — 3x8–12
- Shoulder press — 3x8–12
- Lateral raises — 3x12–15
- Tricep pushdowns — 3x10–15

### Day 2 — Pull

**Back and biceps**

## Full-Body Gym Workout

**45 minutes, 3–4 days/week**

### 1. Warm-Up — 5 Minutes

- Treadmill walk — 3 minutes
- Light stretching — 2 minutes
  - Chest openers
  - Shoulder rolls
  - Bodyweight squats

### 2. Main Strength Circuit — 30 Minutes

Rotate between upper and lower body so your heart rate stays up and you burn more fat.

#### A. Upper Body Push

**Bench press or chest press machine**

- 3 sets of 8–12
- 60 seconds rest

#### B. Lower Body

**Leg press or squat machine**

- 3 sets of 10–15
- 60–90 seconds rest

#### C. Upper Body Pull

**Lat pulldown**

- 3 sets of 8–12
- 60 seconds rest

#### D. Glutes & Legs

**Dumbbell Romanian deadlift**

- 3 sets of 10–12
- 60 seconds rest

#### E. Shoulders

- 30 seconds off
- 6–8 rounds

### Morning Fasted Routine — 7 Minutes

Do this after waking, before eating.

- 20 squats
- 10 push-ups
- 10 lunges
- 10-second plank

Rest about 30 seconds and repeat once.

This tells your body to move first instead of waiting for perfect conditions like a spoiled houseplant.

### Evening Fat-Burn Walk — 10 Minutes

After Meal 2, or sometime in the evening:

- 30 seconds fast walk
- 30 seconds slow walk
- Repeat for 10 minutes straight

This is a simple interval walking pattern that supports fat loss without wrecking your joints or nervous system.
